Tapering is the deliberate reduction in training volume during the final one to three weeks before a big race. If you have spent twelve to twenty weeks building mileage for a half or full marathon, cutting your volume in the final weeks feels completely counterintuitive. You spend months conditioning your brain to associate high weekly mileage with rising fitness. Then, right as your target race approaches, your schedule tells you to drop your volume by 30 to 60 percent.
The immediate reaction for most runners is anxiety. Your legs feel unexpectedly heavy on easy jogs. Tiny, non-existent aches start popping up while you sit on the couch. You get the sneaking suspicion that the fitness you worked for months to build is dissolving because you aren't running enough.
That feeling is extremely common, and biologically, it is entirely wrong. The taper is not a period of lost fitness; it is the specific window where your body synthesizes the training adaptation you spent months setting up. Here is what the published exercise science actually says about cutting volume, maintaining intensity, and arriving at the start line ready to run fast.
What the Research Says About Tapering
Tapering is one of the most thoroughly researched areas in exercise physiology, and the data is unequivocal: reducing training volume prior to an endurance event measurably improves performance.
A comprehensive meta-analysis by Bosquet et al. (2007)1 systematically evaluated the effects of tapering components (volume, intensity, duration, and frequency) on performance across dozens of controlled studies. The researchers concluded that the optimal taper involves a 41 to 60 percent reduction in overall training volume, applied over roughly a two-week window, which consistently yields an average performance improvement of 2 to 3 percent.
On a 3:30 marathoner, a 2 to 3 percent improvement equates to cutting roughly 4 to 6 minutes off a finishing time purely through structured rest. For a 1:45 half marathoner, it translates to a 2 to 3 minute drop.
The mechanisms behind this performance jump are well-documented in the exercise physiology literature led by Dr. Íñigo Mujika2:
- Muscle Glycogen Restored: Peak training volume leaves muscle glycogen stores perpetually depleted. Volume reduction allows muscle glycogen content to increase significantly above baseline (supercompensation).
- Neuromuscular Adaptation: Single-fiber muscle power and peak contraction velocity increase significantly during a structured taper as micro-tears in skeletal muscle fibers fully heal.
- Hematological Recovery: Red blood cell volume and plasma volume normalize after weeks of chronic, exercise-induced inflammation.
The Science of Detraining: You Are Not Losing Fitness
The mental hurdle during a taper comes from the fear that dropping volume will degrade your cardiovascular endurance. Physiology shows this fear is unfounded, but it's worth understanding why, because the "why" is easy to get backwards.
Mujika & Padilla (2000)3 thoroughly researched what actually happens during detraining, which is the loss of fitness that follows an insufficient training stimulus. Their findings are direct: true short-term detraining causes a rapid decline in VO2max and blood volume, driven largely by falling plasma volume, within the first couple of weeks of inactivity. If you stopped running entirely, your aerobic fitness would not hold steady for two weeks; it would start slipping quickly.
That is exactly why a taper is not detraining. When you are in a structured taper, you are not resting completely on the couch, instead you are still running 3 to 5 days a week. That continued training stimulus is precisely what's missing in the scenario the detraining research describes. Because you're still giving your aerobic system a reason to stay sharp, a properly-built taper doesn't trigger the rapid VO2max decline that genuine inactivity does.
Performance is functionally defined as Fitness minus Fatigue. Because your physiological fitness stays largely intact while your accumulated fatigue drops dramatically, your net performance potential reaches its highest point on race morning.

How Long Should You Taper? (Marathon vs. Half Marathon)
The length of a taper depends directly on the total metabolic damage and central nervous system fatigue generated by the training cycle.
In our PR Nerd Training Plans, we default to a 3-week taper for the marathon. A full marathon training cycle includes repeated long runs above 16–20 miles, which induce substantial structural damage to muscle tissue and prolonged glycogen depletion. Mujika & Padilla (2003)2 noted that while short tapers (1 week) reduce some acute fatigue, complex tissue repair and maximal glycogen storage benefit from a longer progressive volume reduction, which is why we extend the marathon taper beyond the two-week window their research identifies as the general optimum.
For a half marathon, a 2-week taper is usually sufficient. A 2-week cutback provides ample time to shed accumulated leg fatigue and top off glycogen stores without sacrificing the neuromuscular rhythm of regular running. A 3-week taper can still work for a half marathon if you are running higher weekly volume, but two weeks is generally the sweet spot for most runners.
Keep the Quality: Why You Shouldn't Just Jog Slowly
A frequent mistake runners make during a taper is dropping all faster running and doing only slow, easy miles. They reason that taking it easy everywhere will leave them fresher.
The research directly refutes this approach. Bosquet et al. (2007)1 showed that to maintain cardiovascular adaptations and motor unit recruitment during a volume reduction, training intensity (pace) must be maintained.
Your brain and neuromuscular system need fast feedback loops. If you spend 2 to 3 weeks doing nothing but sluggish jogging, your stride mechanics will feel clunky and uncoordinated when you attempt to lock into goal race pace on race day.
- Maintain the pace, reduce the repetitions: If your peak workout during high-volume training was 6 x 1 mile at marathon pace, a taper version might be 3 x 1 mile at that same pace with generous recovery intervals.
- Keep turnover sharp: Incorporate 4 to 6 smooth, relaxed 15-second strides after easy runs. This keeps your fast-twitch muscle fibers recruited and your cadence responsive without generating measurable fatigue.
You spent months teaching your legs how to run fast. You do not want them forgetting that pattern right before the race.
Taper Tantrums, Phantom Aches, and Extra Miles
During the second week of a taper, many runners experience what is colloquially known as "taper tantrums" or "taper madness."
You might wake up with a tight calf that didn't hurt yesterday. Your knees might feel stiff walking up stairs. You might feel heavy, sluggish, or irritable.
This happens for two main physiological reasons:
- Active Tissue Repair: As your body shifts away from a state of chronic daily breakdown, the parasympathetic nervous system takes over to initiate deep cellular repair. Micro-inflammatory processes involved in structural remodeling can temporarily cause localized tightness or dull aching.
- Glycogen and Water Storage: For every 1 gram of glycogen stored in human muscle tissue, the body binds approximately 3 grams of water4. As your glycogen stores saturate from reduced volume, your muscle cells literally store extra fluid. Gaining 1 to 3 pounds during a taper is normal as it is not fat, but essential carbohydrate fuel and hydration reserved for the back half of your race.
The critical takeaway: stick to the plan. Do not go out and run an extra 5 miles on Thursday night just to prove to yourself that your legs still work. Any extra mileage added during the taper provides zero cardiovascular adaptation before race day and serves only to drain the energy reserves you are trying to fill.
What NOT to Do During the Taper
1. Do Not Schedule a Late Tune-Up Race
The taper is not the time to run a hard 10K or 5K to test your fitness. A maximum-effort race effort within 3 weeks of your target event inflicts deep muscle damage that cannot fully repair before race morning. 2. Do Not Eat Junk Food or Overhaul Your Diet
Lower mileage means your daily caloric burn drops slightly, but your body still needs high-quality nutrients to repair damaged tissue and synthesize glycogen. Eating excessive fast food or ultra-processed snacks simply because you have free time will make you feel sluggish. 3. Maintain Hydration and Mineral Levels
Do not ignore your fluid and electrolyte intake as volume drops. Balanced sodium and potassium levels are necessary for efficient glycogen storage in skeletal muscle4. The Bottom Line
Tapering requires a different kind of discipline than high-volume training. Grinding through 30, 40, 50, or 60-mile weeks is physically taxing, but running less while trusting that your fitness is intact is mentally hard. The exercise science is clear: cut your volume by 40 to 60 percent, keep your workout paces sharp, ignore the phantom aches, and let your body absorb the training you have already done.
