The 24-36 Hour Fuel Window: What to Eat (and Skip) Before Your Half or Full Marathon

Part 2 of our Race Prep Series: the exact carb, protein, electrolyte, and hydration playbook for the 24 to 36 hours before a half or full marathon, backed by the research.

You have tapered, your legs feel restless, and race weekend is finally here. Everyone knows the general idea by now: "eat pasta before a marathon." But the 24 to 36 hours before your gun time is not one meal, it's a window with its own set of rules, and most runners get pieces of it backwards. They load up on grilled chicken and salad thinking "protein," they graze on gummy bears thinking "carbs," and they show up to the start line with a stomach that has other plans.

This article covers exactly what to do in that 24 to 36 hour window, from the day before your race through the night before you sleep. We are deliberately not covering race morning itself, that is a different physiological problem and it gets its own article, Part 3 of this series.

Why the 24-36 Hour Window Matters More Than You Think

The goal of this window is simple to say and easy to botch in practice: maximize the glucose available to your muscles on race morning while minimizing anything sitting in your gut that could cause a mid-race bathroom emergency.

Those two goals point you toward the same handful of foods, and away from three categories most runners eat by default: protein, fiber, and heavy fat. Here is the research behind each piece.

Carbs: This Is Your Loading Window, So Actually Load

Carbohydrate loading is one of the oldest studied practices in sports nutrition, tracing back to Scandinavian glycogen research in the late 1960s1. The original protocol involved days of glycogen-depleting exercise followed by a punishing low-carb phase, and it worked, but it also made runners miserable and sometimes sick.

Modern research has simplified this considerably. A joint IOC consensus statement led by Thomas et al. (2016)2 found that trained endurance athletes do not need a depletion phase at all. Instead, consuming 10 to 12 grams of carbohydrate per kilogram of body weight per day for 36 to 48 hours before competition is enough to maximize muscle glycogen stores for events lasting over 90 minutes, which covers both the half and full marathon.

For a 150-pound (68 kg) runner, that works out to roughly 680 to 820 grams of carbohydrate per day during the loading window, which is a genuinely large amount of food. This is why "eat lots of food, more than you think" is correct advice: most runners, out of habit, eat their normal portion sizes and end up well short of a true loading intake.

Race-morning fueling (the 2–4 hours before the gun) is its own animal — that's Part 3 of this series.

Not all carbs are equal for this job. Simple sugars (candy, soda, most sports drinks on their own) spike blood glucose and burn through quickly, they are not what builds muscle glycogen reserves. Complex, starch-based carbohydrates like pasta, rice, bread, and potatoes digest more slowly and are established as the primary substrate for muscle and liver glycogen storage3. Build your plate around those, and use simple sugars only as a supplement if you are struggling to hit your total gram target, not as the main event.

Protein: Why It Is Not Your Friend Right Now

This is the piece that surprises the most runners, because "eat protein" is good general nutrition advice almost everywhere else in your training.

For this specific window, it works against you for two reasons:

  1. It competes for digestive real estate. Protein takes longer to digest than carbohydrate, which means it sits in your stomach and small intestine longer, competing with the carbs you are trying to load and slowing overall gastric emptying.
  2. It substantially raises GI distress risk. A widely cited review by Costa et al. (2017)4 found that as many as 30 to 90 percent of endurance athletes report gastrointestinal symptoms during racing, and pre-exercise protein, fat, and fiber intake are among the most consistently identified dietary triggers. The Gatorade Sports Science Institute's clinical guidance is direct on this point: avoiding protein, fat, fiber, and dairy in the day or two before competition measurably reduces GI symptom risk5.

You are not running 20 miles today, so you do not need protein for muscle repair right now the way you would after a hard training run. Save the chicken breast, steak, and protein shake for your post-race recovery meal, when your gut has all the time in the world and your body is actually primed to use it.

If you have a light shakeout jog on your plan during this window, that does not change the picture. A shakeout is typically 15 to 25 easy minutes, it burns a trivial amount of protein and does not create a recovery need that outweighs the GI-risk tradeoff of eating protein right before a marathon.

Fiber and Fat: The Quiet GI Bombs

Nobody warns you about these two as often as protein, but they may matter more.

Fiber, by definition, is not digested, it passes through your GI tract mostly intact, pulling water with it and increasing gut motility. That is a good thing for regularity on a normal training day. The day before a race, it is exactly what you do not want: more trips to the bathroom, more gas, more bloating, all while you're trying to keep things calm. The Gatorade Sports Science Institute recommends switching to a low-fiber diet the day before, or even a couple of days before, competition, specifically calling out swapping whole grain bread, brown rice, and bran cereal for their processed white counterparts5.

High-fat meals cause a similar problem through a different mechanism: fat slows gastric emptying, meaning food sits in your stomach longer4. A rich, creamy pasta sauce or a fried appetizer the night before a race can leave food undigested in your stomach well into the following morning.

Practical translation for your pre-race dinner and lunch:

  • Swap whole wheat pasta and bread for the regular white versions.
  • Choose plain tomato or light sauces over cream-, cheese-, or oil-heavy ones.
  • Skip the side salad and raw vegetables tonight; save them for a couple days after the race.
  • Go easy on fried food, and skip trying any new restaurant or dish you have not eaten before a run.

None of this needs to last more than a day or two. This is not how you should eat as a runner in general, it's a short, deliberate window.

Electrolytes: Balance, Not a Load

The instinct to treat electrolytes like carbs, "load them up beforehand," does not hold up physiologically, and it is worth understanding why.

Glycogen loading works because your muscles can physically store extra carbohydrate as a fuel reserve, ready to be tapped over hours of running. Sodium does not work that way. Your body tightly regulates blood sodium concentration within a narrow range, and there is no meaningful "storage depot" for excess sodium the way there is for glycogen. Overloading on salt the day before a race mostly just makes you thirstier and sends the excess out through your kidneys.

What actually matters is not showing up depleted. The American College of Sports Medicine's position stand on fluid replacement recommends including sodium in your regular pre-exercise intake to help maintain fluid balance, rather than aggressive supplementation6. In practice, this means salting your food normally through this window (your carb-heavy meals like pasta and bread will already carry a reasonable sodium load) rather than choking down electrolyte tablets you don't otherwise need. This also matters because of a real, if less common, risk on the other end of the spectrum: exercise-associated hyponatremia (EAH), a dangerous drop in blood sodium caused primarily by drinking more fluid than your kidneys can process during a long event7. Nothing about the 24 to 36 hour window meaningfully protects against EAH on its own, that is a race-day fluid intake issue we will cover in Part 3, but it is one more reason not to overcomplicate your electrolyte intake beforehand: the fix isn't more sodium beforehand, it's smart fluid intake during the race itself.

Hydration: The One Place You Should Be Generous

If carbs are the macro you deliberately overeat, fluids are the intake you deliberately stay ahead of.

Dehydration going into a half or full marathon is one of the most consistently identified, and most preventable, contributors to poor performance and increased GI symptoms4. Unlike protein or fiber, there is no meaningful downside to being well hydrated 24 to 36 hours out, so this is the category where "more than usual" is genuinely good advice.

Practical guidance for this window:

  • Drink consistently throughout the day rather than in a couple of huge sessions. Spread intake evenly with meals and in between.
  • Water is fine for the bulk of your fluid intake in this window since you are not actively sweating it out. Save concentrated electrolyte drinks for closer to and during the race itself.
  • Keep an eye on urine color as a rough gauge, pale yellow is the general target most sports nutrition guidance points to, though it is not perfectly precise.
  • Taper your fluid intake somewhat as bedtime approaches so you are not up all night using the bathroom instead of sleeping.

Putting It Together: A Sample 24-36 Hour Window

Assuming a Sunday morning race, here's roughly how this maps onto a Friday/Saturday schedule:

  • Friday (36 hours out): A normal day. Start easing away from heavy fiber and fried food, but there's no need to overhaul anything yet.
  • Saturday lunch (~24 hours out): Begin the real loading window. A big bowl of white rice or pasta, light sauce, bread on the side. Steady water intake through the day.
  • Saturday dinner (~12-18 hours out): Your biggest carb meal of the whole window. Pasta with a light sauce, bread, a baked potato, whatever your biggest and most familiar carb-heavy meal is. Small or no portion of meat. Skip the salad.
  • Saturday night, before bed: A small carb snack if you're hungry (toast with honey, a banana, a handful of pretzels), and lighter, tapering sips of water rather than a final big glass.

What NOT to Do

Do not try anything new. This is not the window to test a restaurant you have never been to, a new pasta sauce, or a food you've never eaten before a run. Stick to carb sources you have already tested in training.

Do not skip meals to "save room." Runners sometimes skip lunch to have a bigger dinner, thinking it evens out. It does not, it just gives you a smaller total window to hit your carb target and leaves you hungrier and more likely to overeat something less ideal later.

Do not confuse this with your everyday diet. Low protein, low fiber, low fat is a short, purposeful strategy for roughly 24 to 36 hours. It is not how endurance athletes should eat as a general rule, and reverting to normal, balanced eating (including that salad and that chicken breast) the day after your race is exactly right for recovery.

The Bottom Line

The 24 to 36 hours before a half or full marathon calls for a plate that looks almost backwards compared to typical "healthy eating" advice: more carbs than feels comfortable, less protein than feels responsible, minimal fiber, modest fat, normal salt, and generous fluids. The science behind each piece points the same direction, maximize the fuel your muscles can store while minimizing anything sitting in your gut that could turn your race into a series of unplanned bathroom stops.
