Strength Training for Runners: What the Research Actually Says

Runners think lifting weights will slow them down or that it is the key to staying injury free. The truth is more nuanced than either camp admits. Here is what the science actually shows.

I spent five years in a high intensity functional fitness program (a very popular, but shrinking HIIT brand of fitness). Six days a week. Hard workouts, competitive atmosphere, constantly varied movements. I trained harder than most people I know.

I also plateaued in HIIT, my running suffered, and I eventually had to rethink everything I was doing.

What I learned in the years after, through running consistently, cutting alcohol and processed food, and building a completely different approach to supplemental training, is that strength training matters for runners, but not for the reasons most people think, and not in the way most people do it.

What the Research Actually Says

The fitness internet is full of confident claims about strength training for runners. Most of them are oversimplified. Here is what the peer-reviewed research actually shows.

Running economy improves. A 2025 randomized controlled trial published in Medicine and Science in Sports and Exercise (Zanini et al.) found that runners who added strength and plyometric training twice weekly for 10 weeks showed a 35% improvement in time to exhaustion at high intensity, compared to an 8% decline in the running-only group. The strength group maintained better running economy even when fatigued, which is the precise moment that matters most in a long race. A systematic review of 31 studies across 652 middle and long distance runners found consistent running economy improvements, particularly when strength training used higher loads or combined multiple training methods. Injury prevention is murkier than people claim. A 2024 systematic review and meta-analysis found insufficient evidence to definitively recommend strength training as an injury prevention strategy for endurance runners. Retrospective studies have found no significant difference in injury rates between runners who strength train and those who do not.

However, muscle weakness, especially of the hip, is consistently identified as a characteristic of injured runners. The biomechanical logic is sound: strong glutes, hips, and core stabilize your stride and reduce load on structures like the IT band and knee. The direct causal link between strength training and fewer injuries is harder to prove in controlled studies, but the indirect evidence through biomechanics is compelling enough that most sports medicine professionals still recommend it. Too much intensity creates an interference effect. When you combine high volume, high intensity strength training with serious running, the molecular pathways for endurance and strength adaptations actually compete with each other. Researchers call this the concurrent training interference effect. This is why six days a week of brutal high intensity workouts alongside a serious running schedule does not produce the results people expect. Your body simply cannot optimally adapt to both simultaneously at that volume. I learned this the hard way.

The Right Approach: Targeted, Moderate, Consistent

The research supports 2 to 3 sessions per week as the effective dose for running economy improvements. More sessions show diminishing returns. The emphasis should be on movement quality and progressive loading, not maximum intensity.

I train twice a week. One day focuses on lower body and upper body pulling and pressing. The other covers posterior chain, chest, and core stability. Sessions run 45 minutes. Nothing about this is extreme, and that is the point.

The Exercise Roadmap

These are the movements I personally use. They are not the only approach, and they may not all be right for your body. They are what has worked for me as a runner training for 5ks, 10ks, half marathons, and marathons. Start conservatively with any new movement, prioritize control over load, and build gradually.

Single-Leg Stability: The Running Mimics

Running is a single leg sport. Every stride you take, you are briefly balanced on one foot absorbing two to three times your bodyweight in impact. These movements train exactly that demand.

Single Leg Romanian Deadlifts — The single best exercise for posterior chain strength specific to running. One leg, hip hinge, light to moderate weight. Trains glute and hamstring strength alongside the balance and stability your body needs at every foot strike. Start light and focus on control.

Bulgarian Split Squats — Rear foot elevated, front leg doing the work. Targets the working glute and quad while forcing hip flexor flexibility. These are humbling at first. Use a stable bench or rack and build the weight slowly.

Weighted Box Step Ups — Exactly the movement pattern of hill running, loaded. Drive through the heel of the working leg and control the descent. These transfer directly to running economy on hills and uneven terrain.

Posterior Chain and Hips: The Power Compounders

Weak glutes and hips are behind a significant percentage of running injuries. These movements address that directly.

Good Mornings — A hip hinge that strengthens the posterior chain from glutes through lower back. I use an empty barbell or very light weight. Range of motion matters more than load here.

Weighted Glute Bridges — Place a weight plate or barbell across your hips, feet flat, drive through the heels and squeeze at the top. One of the safest and most effective ways to target glute strength directly. If you do nothing else on this list, do these.

Lunges and Jumping Lunges — Weighted lunges build unilateral strength in a movement adjacent to running. Jumping lunges add explosive power. Start with bodyweight and only add load when your form is solid.

Quad and Knee Resilience

Goblet Squats and Front Squats — Both use a front-loaded position that demands an upright torso, which transfers directly to proper running posture. The goblet squat is more beginner-friendly. The front squat with a barbell offers greater loading potential. Both are forgiving on the lower back compared to a standard back squat.

Leg Extensions on Cable Machine — Using an ankle sleeve attachment, these isolate the quad through a full range of motion without spinal loading. Focus on control and avoid swinging. Not every gym has the right setup for this, and goblet squats and lunges cover similar territory if not.

Sissy Squats — An extreme quad isolation movement. Hard on the patellar tendon if done incorrectly. Use a wall or post for balance, start with a very small range of motion, and increase depth only as your knee tolerates it. If you have any patellar tendon history, skip these and stick with goblet squats and lunges instead.

Jumping Squats with Light Weight — Explosive hip extension is the same action that drives your running stride. Keep the load light, focus on the explosion upward, and land as softly as possible.

What to Avoid

More is not better. The research on concurrent training interference is clear: high volume, high intensity strength training on top of serious running blunts your adaptation to both. Six days a week of intense conditioning while also trying to run meaningful mileage does not produce better results than targeted moderate strength work twice or three times a week. In my experience it produced worse ones.

Keep weights moderate. Keep sessions to 45 minutes or less. Train strength on easy run days or separate your strength sessions from quality run sessions by several hours when possible.

The Honest Summary

Strength training improves running economy, particularly when you are fatigued deep into a long effort. That is a well-supported finding in the current research. The direct injury prevention evidence is more mixed than people claim, though the biomechanical case for it remains strong.

What the research and my own experience both support: targeted, moderate strength work done consistently, with emphasis on single leg movements and posterior chain development, makes you a more durable and efficient runner. It does not need to be extreme to be effective. It just needs to happen regularly.
